What is actually happening
Sitting puts the hip in a roughly 90-degree flexed position. The psoas and iliacus, the deep hip flexors that run from the lumbar spine to the femur, sit in a shortened state for hours. When you eventually stand up, those muscles pull on the lumbar spine where they originate. The spine compensates. The back feels tight, but the cause is upstream.
Over weeks and months, this becomes a pattern. The hip flexors lose their full extension range. The glutes, which should fire to extend the hip when you walk, get inhibited. The lumbar erectors take on more load than they should. By the end of an average workday, the lower back is the loudest part of a system that is overloaded everywhere.
The five movements that change it
- Couch stretch · 90 seconds per side. Targets the hip flexor directly. The single highest-leverage movement on this list.
- 90/90 hip switch · 8 reps each side. Restores rotational range to the hip joint that desk-sitting drains.
- Glute bridge · 12 reps, hold 2 seconds at the top. Wakes up the glute that has been turned off all day.
- Cat-cow · 6 cycles, slow. Restores segmental motion to the spine.
- Standing hamstring sweep · 10 reps each side. Decompresses the posterior chain after a long day of compression.
The point is not the specific movements. The point is the pattern: open the hips, fire the glutes, give the spine some segmental motion. Five minutes mid-afternoon will outperform a new chair.
